Half-Kneeling Cable Row for a Strong Back & Core

Half-Kneeling Single-Arm Functional Trainer Row with Rotation

The Half-Kneeling Single-Arm Functional Trainer Row with Rotation is an effective functional exercise that builds upper-body strength while improving core stability, posture, and rotational control. Because it combines a rowing movement with controlled torso rotation, it closely mimics the way your body naturally moves during everyday activities and sports.

Watch the video below to see the proper technique before following the step-by-step instructions

How to Perform the Exercise

  1. Set one handle of the Functional Trainer to approximately chest height.
  2. Start in a half-kneeling position:
    • Place your right knee on the floor.
    • Position your left foot in front with your knee bent to about 90 degrees.
    • Keep your spine tall and your core engaged.
  3. Hold the handle in your right hand and step back until there is light tension in the cable.
  4. Extend your right arm forward toward the machine. Allow your right shoulder to reach forward naturally, creating a gentle rotation through your upper body so your chest faces slightly to the left. Your left arm should be bent comfortably in front of your waist.
  5. Pull the handle toward the right side of your chest by bending your right elbow. As you pull:
    • Draw your right shoulder back.
    • Rotate your torso to the right.
    • Let your left arm naturally reach forward to help balance the movement.
    • Keep the motion smooth and controlled.
  6. Pause briefly at the end of the movement, then slowly return to the starting position without letting the weight pull you back too quickly.
  7. Switch sides and repeat. Place your left knee on the floor, step your right foot forward, hold the handle with your left hand, and perform the same number of repetitions on the opposite side to develop balanced strength and mobility.

Tips for Proper Form

  • Keep your spine tall throughout the exercise.
  • Rotate your torso naturally instead of twisting only through your shoulders.
  • Avoid leaning backward or using momentum.
  • Keep your core engaged during every repetition.
  • Exhale as you pull and inhale as you return.
  • Perform the same number of repetitions on both sides.

Home Alternative

You don’t need a Functional Trainer to enjoy the benefits of this exercise.

At home, simply attach a resistance band to a secure anchor point such as a closed door, sturdy post, heavy table leg, or another stable support at approximately chest height. The movement pattern stays exactly the same, making this an excellent option for home workouts.

Protect Your Knee

Because one knee remains on the floor throughout the exercise, place a folded towel, yoga mat, foam pad, or small cushion underneath your kneeling knee. This helps reduce pressure and makes the exercise much more comfortable, especially on hard floors.

Muscles Worked

This exercise primarily targets:

  • Latissimus dorsi (lats)
  • Rhomboids
  • Middle trapezius
  • Rear deltoids
  • Biceps
  • Obliques
  • Deep core muscles
  • Glutes
  • Hip stabilizers

Recommended Sets and Repetitions

  • Beginners: 2–3 sets of 10–12 repetitions per side.
  • Intermediate: 3 sets of 12–15 repetitions per side.
  • Choose a weight that allows you to move with full control while maintaining proper posture and smooth rotation.

Benefits

The Half-Kneeling Single-Arm Functional Trainer Row with Rotation is more than a traditional rowing exercise. It strengthens the pulling muscles of the upper body while teaching your core to stabilize and coordinate rotational movement. Regularly including this exercise in your workouts can improve posture, shoulder stability, balance, and overall functional strength for everyday life.
